Theory & Technique

Virabhadrasana III (Warrior III) is the most challenging of the warrior family, demanding balance, strength, and body awareness in equal measure. The practitioner balances on one leg while the torso, arms, and back leg extend in a single horizontal line, forming a T shape. The standing leg should be strong with a subtle micro-bend — locking the knee causes wobbling. The most common error is letting the lifted hip rotate open; both hip points should face the floor. The back leg is active, as if pressing the foot into an imaginary wall behind you. Arms can extend forward in line with the torso or reach alongside the body for a slightly easier variation.

Fun Fact

Warrior III engages over 15 muscles simultaneously to maintain the T shape, including deep stabilizers like the gluteus medius and the intrinsic foot muscles — some of which rarely fire in everyday movement. It is considered one of the best single-leg strength diagnostics in sports physiotherapy.

Step-by-step guide

Follow these steps to get into the pose correctly.

  1. 1

From Mountain Pose, shift your weight entirely onto your left foot.

  2. 2

Inhale and extend your arms forward, palms facing each other.

  3. 3

Exhale and hinge at the hip, lowering your torso toward horizontal while lifting the right leg behind you.

  4. 4

Keep the standing knee soft with a micro-bend — do not lock it.

  5. 5

Extend the back leg actively, flexing the foot and pressing through the heel as if pushing a wall.

  6. 6

Square both hips toward the floor — resist the urge to let the lifted hip open.

  7. 7

Hold for 5 breaths, gazing at the floor slightly ahead, then slowly return to standing and switch sides.
